Are thirty round workouts a trend of the future? Between Saturday's thirty round row repeats and this Hero workout, we have seen serious volume. No worries, we trust CFHQ.

'Holleyman'

John- Rx  43:06
Cliff- Rx  46:36
T- 135  33:10

Super good session everyone. This was a long one. Cliff, John, HOOYAH! As prescribed. Super fast Eric, Alice Anne, and Kathryn. Way to go Nicole- moving toward the deeper waters. Good job Kim!

We have had some discussions about Handstand push-ups lately and we need some clarification. There are standards with respect to this exercise, and if you cannot perform the handstand push-up for a full range of motion you should use a progression. The CFSF instructors will hold you to this standard.

This workout is named in honor of  U.S. Army Staff Sergeant Aaron Holleyman, 1st Battalion, 5th Special Forces Group, who was killed in Khutayiah, Iraq, on August 30, 2004.

Congratulations SOG. You did it. Thanks to your awesome instructor, Liz D. who actually knew SSgt. Holleyman. You are all welcome at CFSF anytime. Thanks for your fuel and friendship.

Great job everyone. This was a long, grindy session that consumed copious amounts of fuel from us all. Bonus points for just staying on your feet after this gem. There were many scales with this workout, but there were also a lot of great doubles, and rope climbs from people who have worked hard to learn these new skills. Outstanding work you guys! Super good job at prescription Eric, and John. Great job puppies.

SOG- LETRONOS! Nice work. Almost there.

Thanks for another great day at CFSF. Thanks for the terrific efforts and fuel. Thanks also to everyone that helps out. Either by helping clean up, or giving great tips and cues to others for new skills acquisition, or just being a great motivator. This is perhaps the biggest difference between what happens at CFSF, and any globo gym. This is what sets us aside from, and above all other programs. What we do works, and we have fun doing it.

Way too many people looked at this workout and saw what they wanted to see instead of the workout as designed. Yes there were three rounds, but not 50, 35, then 20 reps... It was 50-50-50, 35-35-35, 20-20-20. That's a CrossFit workout. 50, 35, and 20 would be the warm-up.

Three rounds:
50, 35, 20 reps each of:
Wall ball shots, 20/16
Pull-ups
Double-unders (*3:1 sub)

Great job everyone. Great Doubles! Only a few people are still subbing out the Doubles. Great work Richard, Sharon, Eric, and Holley. Those Doubles are looking good. Your practice has paid off. In order for this workout to be at prescription, all WBS were 20/16, all pull-ups from the bar, and NO SINGLES! Several people got this one at prescription- HOOF*CKINYAH! AND, great job puppies- your hard work is evident. Be pleased not satisfied.

We say adios to Bradley, Lindsey (Nanook), and Joshua, as they cruise back west and home. Good luck and if you ever have an opportunity to come back you are always welcome at CFSF. Spread the CrossFit love.

Thanks very much Kathryn... They're asking for MORE. Chris, Chantel, Nicole- good job on the Burgener, and the Snatch sequence. You're SNATCHING!

Nice work Andrea, and Cortez. You both went VIKING! Great job stepping up to the 35# kettlebells Holley, and Candice. Feathers and iron, feathers and iron. Just think feathers and iron. It was great having Corey back for a while. He is a monster killing magnet, and will be missed, but we remain excited for him as he continues forward in his Navy career.

Wednesday is a paleo-rest day. Eat like a caveman, and rest. Get some mobility, stretch that ultra tight PC, and ICE anything that needs it. A little bit more than usual today because you have the extra time...

We love Tabata sessions at CFSF, and we've seen our share of them. Each Tabata workout demands different strategies. All reps count with 'Tabata Something Else' so the brakes were off...

'Tabata Something Else'
32 intervals of :20 seconds work, and :10 seconds of rest. The first 8 are pull-ups, then push-ups, sit-ups, finishing with squats. The clock does not stop. Total number of reps are counted.

Good job everybody! We had some seriously strong efforts with monster points- Corey, Lynde, Chris, HOOF*CKINYAH! We did not distinguish between Rx and scaled on the score sheet, but in order for this to be at prescription all pull-ups have to have been from the bar, and no use of a med ball for push-ups.

The Tabata format is fun, and it's also a great tool for conditioning. Number crunchers have found it to be the most effective way to train the three energy pathways we use. Deceivingly difficult, the Tabata format is a car crusher. If this was your first Tabata, congratulations. You made it.

This is a great link to information about Tabata training. Check it out.

The rest day is approaching. Do you have your recipes picked out and shopping list completed, or even better, all supplies ready to go? Eat like a caveman.

A quick word of thanks for the way everyone helped out with scoring. Another big distinction of CFSF from the globo gym... THANKS!

Thanks also for the great efforts and fuel. You make CFSF special.

CrossFit distinguishes itself from other programs by incorporating strength and conditioning in its programming. This is the strength part...

Press  1-1-1-1-1
Push press  3-3-3-3-3
Push jerk  5-5-5-5-5

                      P     PP     PJ
Brandi-          75    80     55
Nicole-          65    70
Dave-           105  125   105
Liz-               75    85     95
Lynde-          105  115  110
Nanook-       55
Bradley-       135  155   135
Joshua-         145  165  165
Kathryn-       70*  85*   85
Casey-         150  165   165
Candice-       75    85
Teresa-          85   110   90
Shar-             80    85    90

Great lifts everyone. Strong stuff Kathryn. Two more PR's. Outstanding. Nicole, Candice, Chantel, good job. You are all doing well. The Press, and Push press down. Push jerk next. Keep working on that timing.

Remember to experiment with a wider grip when racking your bar. If you have an improperly positioned rack you are wasting fuel. Properly positioned racks save energy. A bar on that rack, supported by the shoulders NOT hands is much lighter than a bar held in the hands in front of or below a correctly racked position.

www.mobilitywod.blogspot.com

Find a few ways to improve your rack by searching the mblog. Wrists, elbows, and shoulders are all key.

This was another fun couplet. Thanks CFHQ. We had some super fast times, and great rope climbs.

Nicole- 35 PP*  8:24
Josh- 65*  11:05
Chris- Rx  14:32
T- Rx  8:32

Great workout everyone. Super fast Corey. You are a true mutant freek. Good job puppies. If you didn't get the rope climbs you were working too hard. The sub was worse, again. Learn to brake and get some rope time. It's easier than you think it is.

Thrusters consume copious amounts of fuel. Compound that with faulty positioning and things get ugly. We have to stay focused, keep hitting the cues we know, and RESIST the temptation to drop the bar. Starting always seems more difficult than finishing.

The 'Filthy Fifty' is a super heavy volume workout. From the top, or from the bottom, wherever you start- by the end you're toast! Good job just staying on your feet at the finish and walking this one off, instead of dropping to the deck resembling some sort of sick worm- wiggling, trying to find relief.

'Filthy Fifty'
50 reps of each of the following:
Box jumps, 24" box
Jumping pull-ups
KB swings, 1 pood
Walking lunges, 50 steps
Knees to elbows
Push press, 45 pounds
Back extension
Wall ball shots, 20/16
Burpee's
Double-unders (*3:1 singles sub)

Great workout everyone. Patricia, Corey, it's probably better that you two not roll at the same time. Not sure if CFSF could contain the energy you both drip. Maybe. Great job puppies- this session is a taste of what's in store for you.

Is there a strategy to the 'Filthy Fifty'? Yes. GO! That's an easy strategy. Where you start has always been a hot topic. From the top or the bottom, legs are cooked by the end. Burpee's and Doubles are difficult, but jumping UP onto the box to finish was, to say the least, interesting. Next time we see the 'Filthy Fifty' maybe a start in the middle for comparison.

Liz, Mark, welcome to CFSF. Enjoy your stay. We are glad to have you in the wod's. And thanks very much for the kind words. Very much appreciated. You too Patricia. You are welcome in any capacity at any time. We are fortunate to have the best people with us at CFSF, working hard and having fun. Thanks!

The first day of August felt like the last day of August, hot and humid. No worries, just bring an extra towel. We were fortunate to have a strength session pop up, no clock. It also gave us another opportunity to 'Clean Up the Clean'. Good job on the drills everyone. NOW USE THEM!

Great lifts everyone. Super strong session Cliff, Corey, and Teresa. There were several people working on the C & J that didn't get on the board- great work guys. We talked about hitting a few points that needed to be hit, and everyone hit their targets. Good job, and thanks for the hard work.

Do not hesitate to get a bar and practice 'Cleaning up the Clean', or the 'Burgener' as part of your warm-up or cool-down. Both are immeasurably valuable, and may be performed with a stick, an "O" bar, or a training bar. Remember not to use the training bars in the wod. Standard "O" bars only, unless nothing else is available.

Great job puppies. Your hard work is evident. Be pleased, not satisfied, and keep doing your homework. Everybody should be taking a little time every day and devoting it to mobility. However you like to do it, and whatever you like to do- Just do it. A little bit, every day.

Thanks for the wicked good websites Kathryn. Thanks also for the wod ideas. Great stuff that we will see in the future. Super glad that you, Dave, and the kids found CFSF.
